How to bulk without getting fat
You can only build muscle so fast. Eating far beyond that doesn't speed it up; it just adds fat you'll have to diet off later. A lean bulk matches your surplus to the rate your body can actually use.
How much to eat
Start at about 10% above maintenance, which works out to around 250 to 400 extra calories a day for most men. The calorie calculator does the math if you pick the "Build muscle" goal.
How fast to gain
The right pace depends on how long you've been training. These are the targets most evidence-based coaches use:
| Training experience | Gain per month | For a 180 lb man |
|---|---|---|
| Under 1 year | 1–1.5% of bodyweight | 1.8–2.7 lb |
| 1–3 years | 0.5–1% | 0.9–1.8 lb |
| 3+ years | Up to 0.5% | Under 1 lb |
Weigh daily, average each week, and compare month to month. Gaining faster than your range? Drop 100 to 150 calories. Not gaining after three weeks? Add the same.
Protein and the rest of your plate
Eat 1.6 to 2.2 g of protein per kg of bodyweight. Above that, extra protein doesn't build more muscle, so put the rest of your surplus into carbs, which fuel hard training. Keep fat at roughly a quarter of your calories. Our protein calculator gives you the exact range.
Training is what makes it a bulk
A surplus without a training stimulus is just weight gain. Train each muscle group about twice a week, and aim to add a rep or a little weight to your main lifts over time. If your lifts aren't going up across a month, your surplus is going to fat.
When to stop
Most men find a good stopping point around 15 to 20% body fat, roughly when abs have disappeared and your waist has grown noticeably. Then run a short cut of 6 to 10 weeks to get leaner, and bulk again from there. Track your waist and body fat with the body fat calculator so you know when you're there.
Common mistakes
- Dirty bulking. "Eat everything" bulks put on fat several times faster than muscle.
- Starting too fat. If you're above about 20% body fat, cut first. You'll look better and build muscle on a better base.
- Under-eating on rest days. Muscle is built during recovery. Keep calories steady through the week.
- Liquid calories only. Shakes help hardgainers, but get most of your food from meals so the habits stick.
